Plan overview

This plan is designed around repeatable sessions, sensible recovery and gradual progression. Begin with loads that leave roughly two to four good repetitions in reserve. Technique and consistency come before intensity.

Weekly schedule

Monday

Full body A

Goblet squat 2×8–10 · incline push-up 2×6–10 · one-arm row 2×8–12 · dead bug 2×6/side

Tuesday

Easy walk

20–30 minutes at a conversational pace

Thursday

Full body B

Romanian deadlift 2×8–10 · floor press 2×8–12 · supported split squat 2×6/side · suitcase carry 3×30 sec

Saturday

Easy walk + mobility

20–30 minutes plus 5 minutes of comfortable mobility

Warm-up

  • Walk or march for 3–5 minutes
  • Practice one easy set of each first exercise
  • Use a comfortable range before adding load

Recovery

Keep at least one day between strength sessions. Mild muscle soreness can be normal, but joint pain or soreness that changes movement is a reason to reduce the range, load, or volume.

Sets, reps and rest

Unless the schedule states otherwise, begin with two working sets of 6–12 controlled repetitions. Rest 90–150 seconds between compound movements and 60–90 seconds between smaller movements. Add a third set only after the current workload feels recoverable.

How to progress

  1. Week 1: learn the movements with 2 sets
  2. Week 2: add 1–2 repetitions where form is steady
  3. Week 3: add the smallest available load to selected exercises
  4. Week 4: repeat week 3 or reduce one set if fatigue is building

Exercise substitutions

  • Goblet squat: Chair sit-to-stand
  • Incline push-up: Wall push-up or dumbbell floor press
  • Supported split squat: Low step-up or box squat

Adjusting the plan

Shorten a session, reduce sets or choose a more stable variation during periods of nausea, fatigue or low intake. Stop exercise and seek care for chest pain, fainting, unusual shortness of breath or a sudden severe symptom.
