Plan overview
This plan is designed around repeatable sessions, sensible recovery and gradual progression. Begin with loads that leave roughly two to four good repetitions in reserve. Technique and consistency come before intensity.

Squat + push
Goblet squat · floor press · one-arm row · Romanian deadlift · plank

Hinge + pull

Full body
Split squat · incline press · row · glute bridge · farmer carry

Recovery
Easy walking and 5–10 minutes of mobility
Warm-up
- • March, walk, or climb stairs easily for 3–5 minutes
- • Practice an unloaded squat, hinge, push, and row
- • Complete a lighter first set for every new movement
Recovery
Leave at least one day between the three strength sessions. If dumbbell jumps are large, progress repetitions or tempo before forcing the next load.
Sets, reps and rest
Unless the schedule states otherwise, begin with two working sets of 6–12 controlled repetitions. Rest 90–150 seconds between compound movements and 60–90 seconds between smaller movements. Add a third set only after the current workload feels recoverable.
How to progress
- Start with 2 sets of each movement
- Build from 8 toward 12 controlled repetitions
- Increase the dumbbell by the smallest increment, then return to 8 repetitions
- Add a third set to no more than two movements at a time
Exercise substitutions
- Floor press: Incline push-up
- Reverse lunge: Supported split squat
- Plank: Dead bug
Adjusting the plan
Shorten a session, reduce sets or choose a more stable variation during periods of nausea, fatigue or low intake. Stop exercise and seek care for chest pain, fainting, unusual shortness of breath or a sudden severe symptom.
