Plan overview

This plan is designed around repeatable sessions, sensible recovery and gradual progression. Begin with loads that leave roughly two to four good repetitions in reserve. Technique and consistency come before intensity.

Weekly schedule

Monday

Easy walk

20–35 minutes, progressing by 5 minutes every two weeks

Wednesday

Brisk intervals

5-minute warm-up, 4–8 × 1 minute brisk / 2 minutes easy

Friday

Easy walk

20–30 minutes at a relaxed, sustainable pace

Weekend

Long easy walk

Start at 30 minutes and build toward 60 minutes

Warm-up

  • Begin every walk with 5 easy minutes
  • Use shorter steps until the body feels warm
  • Choose a flat route when you are learning the schedule

Recovery

Use comfortable shoes and vary routes if the same surface causes irritation. Reduce time when foot, joint, or tendon discomfort worsens during the walk instead of pushing to finish the planned number.

Sets, reps and rest

Unless the schedule states otherwise, begin with two working sets of 6–12 controlled repetitions. Rest 90–150 seconds between compound movements and 60–90 seconds between smaller movements. Add a third set only after the current workload feels recoverable.

How to progress

  1. Weeks 1–2: complete the lower end of each time range
  2. Weeks 3–4: add 5 minutes to two easy walks
  3. Weeks 5–6: add two brisk repetitions or a gentle hill
  4. Weeks 7–8: build the long walk while keeping the other sessions comfortable

Exercise substitutions

  • Outdoor walk: Treadmill, indoor track, or mall walking
  • Brisk intervals: Easy cycling with short moderate efforts
  • Long walk: Two shorter walks on the same day

Adjusting the plan

Shorten a session, reduce sets or choose a more stable variation during periods of nausea, fatigue or low intake. Stop exercise and seek care for chest pain, fainting, unusual shortness of breath or a sudden severe symptom.
