Senior Strength Foundations
A low-complexity strength and balance plan with stable exercise options.
Duration
6 weeks
Level
Beginner 60+
Frequency
2–3 days
Equipment
Chair, resistance band, light weights
Plan overview
This plan is designed around repeatable sessions, sensible recovery and gradual progression. Begin with loads that leave roughly two to four good repetitions in reserve. Technique and consistency come before intensity.
Weekly schedule
Monday
Strength A
Chair sit-to-stand · wall push-up · band row · heel raise · supported balance
Wednesday
Walk + mobility
10–25 minutes based on current tolerance
Friday
Strength B
Box squat · counter push-up · band pulldown · step-up · carry
Weekend
Enjoyable movement
Gardening, dancing, walking or another comfortable activity
Warm-up
- • Walk or march near a support for 3–5 minutes
- • Practice easy sit-to-stands and shoulder movements
- • Set up chairs, bands, and weights before beginning
Recovery
Use a stable support and avoid breath-holding. New dizziness, chest pressure, faintness, or a sudden change in balance needs medical attention rather than an exercise modification.
Sets, reps and rest
Unless the schedule states otherwise, begin with two working sets of 6–12 controlled repetitions. Rest 90–150 seconds between compound movements and 60–90 seconds between smaller movements. Add a third set only after the current workload feels recoverable.
How to progress
- Weeks 1–2: complete 1–2 sets with generous rest
- Weeks 3–4: add repetitions while keeping each movement steady
- Weeks 5–6: add light resistance or a third weekly session if recovery is good
Exercise substitutions
- Chair sit-to-stand: Higher chair with hand support
- Step-up: Supported split-stance weight shift
- Standing balance: Narrow stance beside a counter
Adjusting the plan
Shorten a session, reduce sets or choose a more stable variation during periods of nausea, fatigue or low intake. Stop exercise and seek care for chest pain, fainting, unusual shortness of breath or a sudden severe symptom.
